How many sets should you do per muscle group per week?

Count the sets that truly stimulate the muscle, distribute them without sacrificing quality, and adjust the dose based on your performance rather than a universal number.

Simply asking “how many sets?” is like asking for a dose without specifying its concentration. Ten near-failure sets on a well-targeted exercise are not equivalent to ten warm-up sets, and twenty well-distributed sets do not resemble twenty sets crammed into one evening. To set a useful dose, you need to connect volume, effort intensity, and frequency.

Volume, intensity, and frequency describe a single dose

Volume is the amount of work. For hypertrophy, working sets per muscle group per week are a useful measure, even though they do not perfectly capture range of motion, exercise selection, load, or effort. Very easy warm-up sets do not count as challenging sets.

The word intensity has two meanings. Load intensity describes relative weight, often expressed as a percentage of your one-rep max. Effort intensity describes proximity to failure: how many clean reps you still could have performed at the end. Clarifying the meaning keeps you from incorrectly calling a heavy but easy set “very intense.”

Frequency is the number of times you train a muscle group or movement during the week. It distributes the dose. For twelve quad sets, six sets on Monday and six on Thursday may preserve more high-quality reps than twelve consecutive sets, but two days are not magically anabolic when volume, effort, and execution are poor.

Why training dose comes immediately after adherence in the pyramid

In the pyramid popularized by Eric Helms, Andy Morgan, and Andrea Valdez, adherence forms the base, followed by volume, intensity, and frequency. The logic is simple: the base checks whether you can repeat the program; the second level defines what you repeat. Without a sufficient dose, consistency maintains a routine but does not guarantee the desired adaptation.

Progression comes next because it helps interpret your response to that dose. Increasing weight or reps makes sense only when the sets remain comparable. Exercise selection, rest periods, and tempo then make the stimulus more targeted and comparisons more reliable; they do not replace an appropriate dose.

Adherence is therefore the prerequisite. Before adding sets, make sure you are already completing the planned workouts. A theoretical dose of sixteen sets when you finish only nine is less informative than a deliberate nine-set plan that you complete and then evaluate.

Count hard sets, not every trip under the bar

A working set should be challenging enough to contribute to the stimulus while preserving the intended technique. Ramp-up sets for a bench press are essential, but five reps with a weight you could lift twenty times do not count as a productive chest set in the same way as your main sets.

Counting is straightforward for a single-joint exercise that clearly targets one muscle: three curl sets are three direct sets for the elbow flexors. Several muscles work during a compound exercise. Three pressing sets count directly for the chest and also stimulate the triceps and front delts, although the contribution is not identical for everyone.

Fractional counting is a useful rule of thumb: the current Muscle & Strength Pyramids method counts one set for the primary muscle and half a set for a secondary muscle, an approximation also favored by a recent meta-regression. That 0.5 is not a universal biological measurement, however. If useful, keep two columns—primary work and secondary contribution—then compare the total with actual progress. If your triceps improve from presses with little isolation work, there is no reason to fill an arbitrary quota; if they stall while your chest progresses, a few direct sets become a relevant test. A systematic review focused on set volume notes that counting sets is a practical way to quantify hypertrophy-oriented volume, but the studies and their generalizability have limitations. The number should remain a summary of the dose, not a perfect measure of the biological stimulus. Baz-Valle et al., 2021

Use 8 to 12 sets as a starting point, not a mandatory destination

For a healthy adult training for hypertrophy, about 8 to 12 hard sets per muscle group per week is often a conservative starting point. A beginner can progress with less because every exposure is new and developing technique still limits the useful amount. An advanced lifter may need more for a priority muscle group, but they can also generate more fatigue.

A 2017 meta-analysis observed a graded relationship, on average, between weekly volume and hypertrophy across the available studies. It does not show that every additional set continues to provide the same benefit or that one threshold suits everyone: the interventions, muscle groups, and participants differed, and the evidence becomes less certain at high volumes. The often-cited range of 10 to 20 sets per muscle group per week is therefore a rough map. Do not start at twenty just because twenty seems more serious. Start with the lowest volume that lets you practice the movements, perform hard sets, and observe progress.

  • New movement or beginner: start low to let your technique and tissues adapt.
  • Priority muscle group: gradually allocate more resources to it if recovery allows.
  • Muscle group already trained heavily through indirect work: account for that work before adding isolation exercises.
  • Calorie deficit, high stress, or reduced sleep: be even more conservative with the dose so you can recover from it.

Make each set hard enough without requiring failure

A set performed far from failure can help you learn a movement or warm up, but it should not artificially inflate your hypertrophy volume. For most working sets, finishing with about 1 to 3 reps in reserve is a practical guideline. A slightly wider range of 0 to 4 may work depending on the exercise, experience level, and training phase. A set taken to failure is still one set; it does not count twice toward weekly volume.

The meta-analysis by Refalo, Helms, and colleagues did not find momentary muscular failure superior to stopping short of failure for hypertrophy in the available data. The relationship appears nonlinear: getting close enough to failure matters, but reaching or pushing past failure on every set does not automatically provide more benefit and often increases fatigue or discomfort. Choose the rep range based on the movement and your goal

For muscle growth, a broad range of roughly 5 to 30 reps can work when sets become hard enough. That does not make every range identical in practice. Very long sets burn, leave you out of breath, and can make failure difficult to estimate; very heavy sets make it more demanding on your joints and technique to accumulate the same number of sets.

A network meta-analysis comparing different loads reports that low, moderate, and high loads can produce hypertrophy when sets involve high effort, while heavier loads remain more specific to gains in maximal strength. The load should therefore suit the movement and goal rather than one universal rule of eight to twelve reps. Lopez et al., 2021

A range of 6 to 12 reps is often practical for compound movements, while 10 to 20 or more may work well for stable isolation exercises. These are ergonomic choices. If your technique, target muscle, or joints respond better in another range, adjust accordingly.

Use frequency to preserve set quality

In practice, training a muscle group about twice per week often distributes eight to sixteen sets well. It limits the drop in reps at the end of a workout, lets you practice movements more often, and keeps workouts to a reasonable length. Once per week can still work with a small volume, while training it three times per week may suit a priority or shorter workouts.

A meta-analysis focused on studies with comparable volume found no significant or meaningful effect of frequency on hypertrophy. Frequency is therefore primarily a distribution tool: choose it based on set quality, recovery, scheduling, and preference. Schoenfeld et al., 2019

One simple signal suggests you should distribute the work: for a given muscle group, your final sets lose several reps at the same weight, your technique breaks down, or you consistently rush through them. Before adding a day, check your rest periods and exercise order; sometimes resting three minutes or moving the priority earlier solves the problem.

Adjust the dose with a three- to four-week loop

Keep your main exercises, rep ranges, and RIR targets stable enough to compare. For three to four weeks, log sets, reps, weights, and effort. Also observe whether the muscle has recovered before the next workout, whether joint pain is increasing, and whether your willingness to perform the work remains normal.

Do not automatically add volume because one workout felt easy or progress was flat for one week. If reps or weights improve with comparable execution, the dose is working. If everything has stalled, first check adherence, proximity to failure, rest periods, technique, sleep, and energy intake.

When these fundamentals are consistent and one muscle group has stalled for several weeks, add two weekly sets, for example, distributed across your existing workouts. Observe for another three to four weeks. If performance declines, your joints become painful, or work remains unfinished, remove two to four sets or temporarily plan a lighter week.

Treat volume as an experimental variable: gradually increase the work for one muscle group, then make sure its performance improves without harming the rest of the program. The goal is not to turn a personal range into law; it is to add work gradually and then observe the entire system.

  • Stable performance for a single week: keep collecting data.
  • Persistent plateau, well-calibrated effort, good recovery: test a small increase.
  • Declining performance and increasing fatigue: reduce the dose or organize a lighter week.
  • Persistent pain: modify the exercise and seek qualified guidance; do not add sets.

Adapt your set count to the muscle group, exercise, and training phase

Not every muscle group needs the same number of sets. Anatomy, exercise selection, technique, and indirect work all change the stimulus. One person’s calves may tolerate high frequency while another person’s become painful; the lower back already receives substantial loading during several pulling and lower-body movements.

Exercises do not carry the same cost either. Four near-failure squat sets are not interchangeable with four leg-extension sets: both can target the quads, but they differ in systemic fatigue, stability, and technical demands. Useful programming does not try to make every number equal; it seeks a favorable stimulus-to-fatigue ratio.

Finally, the dose changes with the training phase. When returning from a layoff, start lower. During a calorie-cutting phase, preserving load performance and muscle mass with a recoverable volume may be wiser than chasing a set-volume record. During specialization, increase the work for one or two muscle groups and maintain the others instead of increasing whole-body volume at once.

Mistakes that create a false “optimal” volume

Copying twenty sets from an advanced athlete without knowing their technique, training history, or other exercises does not reveal your dose. Counting warm-ups as hard sets inflates the total. Training to failure everywhere turns reasonable volume into excessive fatigue. Changing exercises every week makes it difficult to know whether a set has become more productive.

A subtler trap is adding sets as soon as a muscle group fails to look different after two weeks. Hypertrophy is difficult to measure over the short term. First use repeated performance trends within a rep range, standardized photos taken at spaced intervals, and possibly measurements taken under similar conditions.
