1. Macronutrients divide up your calorie budget
Protein, fat, and carbohydrates are called macronutrients because the diet supplies them in relatively large amounts. Protein and carbohydrates provide about 4 kcal per gram, while fat provides about 9 kcal per gram. These values help you build a practical target; food-label tolerances and digestion make gram-perfect precision unnecessary.
Protein provides amino acids needed for tissue repair and renewal. Fat supplies essential fatty acids and contributes to cell membranes and the absorption of fat-soluble vitamins. Carbohydrates readily fuel high-intensity efforts, replenish glycogen, and often help you maintain training quality.
Alcohol also provides energy, but it is not a macronutrient to plan around for health or performance. When consumed, it simply needs to fit within the calorie budget without displacing protein, nutrient-dense foods, or recovery.
2. Why macros come after energy balance
In the nutrition pyramid, adherence makes a plan repeatable and energy balance determines the direction of body weight. Macronutrients come next because they determine what that calorie budget can preserve, build, and fuel. They matter greatly, but they still sit beneath a coherent total energy intake.
Eating 180 g of protein does not create fat loss if total intake remains above expenditure. Conversely, reaching a calorie deficit with very little protein or fat may lower body weight while making fullness, recovery, and muscle retention harder. Both levels need to work together.
Micronutrients and fiber sit above macros, followed by meal timing and supplements. A split that looks perfect on paper remains incomplete if it relies on three foods, almost no plants, and a routine you cannot sustain.

3. Step one: set calories, not a percentage
Start with an intake that matches your goal: maintenance, a moderate deficit, or a small surplus. Without that total, a macro ratio says very little. Thirty percent protein equals 150 g at 2,000 kcal but 225 g at 3,000 kcal, while protein needs are more usefully set in relation to body weight and context.

4. Step two: set a realistic protein target
For most healthy adults who strength train, about 1.6 to 2.2 g/kg/day of protein is a practical range. A meta-analysis of 49 trials estimated that the average benefit for training-related lean-mass gains plateaued around 1.6 g/kg/day, with the upper end of the confidence interval near 2.2 g/kg/day. The lower end is often sufficient at maintenance or in a small surplus. The upper end may provide a margin during a calorie deficit, for someone who is already lean, or when more protein improves fullness. It is not mandatory: chasing 2.2 g/kg at the expense of carbohydrates, budget, or enjoyment can make the overall plan worse.

5. Step three: keep fat intake high enough
A practical guideline is to generally keep at least 0.5 to 0.8 g of fat per kilogram of body weight per day, with a more comfortable range often falling around 0.7 to 1 g/kg depending on total calories and preferences. This is not a universal medical threshold: a smaller person in a surplus and a larger person in a deficit do not share the same context.
Literature focused on contest preparation in natural bodybuilding also suggests a range of 15% to 30% of calories. That population and phase are specific; the recommendation mainly reinforces that fat intake should not be driven too low while prioritizing protein or carbohydrates. Helms et al., 2014
Get this fat from suitable oils, nuts, seeds, eggs, fatty fish, dairy, or other sources that fit your diet. Fatty-acid quality matters too: hitting a number entirely through highly processed foods does not address the micronutrient level of the pyramid.
6. Step four: give the remaining calories to carbohydrates
Once protein and fat are set, carbohydrates receive the remaining calories. The fact that the body can survive on very little carbohydrate does not make carbohydrates unimportant for performance. Someone who trains four to six times a week, walks a great deal, or also practices an endurance sport will generally benefit from leaving more room for carbohydrates. Another person may prefer slightly more fat and fewer carbohydrates without a meaningful difference, provided calories, protein, nutrient-dense foods, and performance remain consistent.
Carbohydrates do not cause fat gain independently of an energy surplus. Increasing them can, however, raise body weight quickly through glycogen, associated water, and digestive contents. Do not mistake that early change for an equivalent gain in body fat.
7. Complete example for a 70 kg person
Imagine an already calibrated budget of 2,300 kcal. A protein target of 1.8 g/kg gives 126 g, or about 504 kcal. Fat at 0.8 g/kg gives 56 g, or about 504 kcal. That leaves 1,292 kcal for carbohydrates, or about 323 g.
The result may look high in carbohydrates to someone accustomed to fixed ratios, but it simply follows from the two chosen anchors. If this person prefers more fat, they can raise it to 70 g: the additional 14 g uses about 126 kcal, removing about 32 g of carbohydrates. Calories and protein remain nearly identical.
This example is not your plan. It shows how substitution works: adding 10 g of fat uses about as much energy as removing 22 to 23 g of carbohydrates. You can personalize the split without claiming that one ratio is metabolically superior for everyone.

8. Distribute macros into recognizable meals
A macro target does not require building every plate on a scale. Start with three or four go-to meals. Each one should include a protein source, a serving of plants, a carbohydrate source adjusted to your activity, and a visible source of fat.
Spreading protein across three to five meals is a reasonable optimization when practical. You can place more carbohydrates around training if that improves energy and comfort, but the daily total remains the priority. Eating dinner late does not cancel the carbohydrates you consumed.
You do not need to reduce carbohydrates automatically on rest days: recovery continues, and a stable total simplifies tracking. A small adjustment may suit you if it follows appetite naturally, provided average calories and protein remain aligned with the plan.
9. Measure the effects for two weeks
Test your macro split for 14 days before moving the sliders, unless you experience clear discomfort or have a medical reason to change sooner. Observe adherence, hunger, digestion, pre-workout energy, performance, recovery, and the body-weight trend. These signals help distinguish a poor macro split from the wrong calorie target.
If body weight does not move in the intended direction even though you are hitting your macros, adjust calories first. If weight is moving in the right direction but workouts lack energy, shift some calories from fat to carbohydrates or move more carbohydrates closer to training. If hunger is high, also review fiber, food volume, and the rate of weight loss.
Change only one anchor at a time. A shift of 20 to 40 g of carbohydrates or 5 to 10 g of fat is often enough to test a preference. Protein does not need to increase every time you have a poor workout.

10. Adapt the method to special circumstances
If your current body weight is far from a realistic healthy weight, calculating protein from total body weight may produce an unnecessarily high target. A reasonable goal weight or estimate of lean body mass, ideally discussed with a registered dietitian, may make the allocation more practical.
A plant-based diet can follow the same principles, but it requires dietary variety, sometimes a protein margin, and particular attention to vitamin B12 and other nutrients depending on the foods excluded. Legumes, soy foods, seitan, grains, and protein powders can be combined across the day without obsessing over complementary proteins at every meal.
