How can you increase your VO₂ max without sacrificing strength?

Training at different intensities can improve VO₂ max. Intervals may offer an edge, but the best plan increases the dose without exceeding your ability to recover.

Search results often promise to “boost” VO₂ max with 4 × 4 intervals, Zone 2, or a handful of sprints. The research offers a less dramatic but more useful answer: several intensities work, the average advantage of intervals depends on their duration and total dose, and any measured response includes some testing noise. The best program is not one secret workout. It is a repeatable progression, specific to your exercise mode, that fits alongside the rest of your training.

Make VO₂ max progress part of a measurable biohacking strategy

1. Improving VO₂ max starts with consistency, not maximum effort

VO₂ max improves when your cardiorespiratory system and muscles receive a sufficiently challenging stimulus, recover, and repeat the process. Intensity matters, but it does not replace frequency, duration, or the weeks of training you actually complete. Three imperfect but sustainable sessions are worth more than a heroic protocol abandoned after ten days.

An umbrella review of 11 systematic reviews covering 179 primary studies concluded that low-, moderate-, and high-intensity training all reliably improve VO₂ max. Three comparisons found a small-to-moderate advantage for higher-intensity work, but the difference varied with training frequency, interval duration, volume, program length, age, and starting fitness. The first question is not “Which intensity is perfect?” but “What dose can I repeat without compromising sleep, strength workouts, joint health, or my desire to train?” That foundation determines how much higher-intensity work you can absorb later.

2. Build an easy-to-moderate aerobic base

During an easy-to-moderate session, your breathing should be faster but controlled, and you should still be able to speak in sentences. Brisk incline walking, cycling, rowing, easy running, the elliptical, and swimming can all work. Above all, choose a mode that your joints tolerate and that lets you gradually increase duration.

The World Health Organization’s 2020 guidelines recommend that adults get 150–300 minutes of moderate aerobic activity per week, 75–150 minutes of vigorous activity, or an equivalent combination, plus muscle-strengthening work for the major muscle groups on at least two days. If this amount of exercise is new to you, start with two or three 20–40-minute sessions. Add a few minutes to one session or introduce one short additional session, then let that dose settle. A watch’s “Zone 2” can provide a rough reference, but its boundaries often depend on an estimated maximum heart rate and estimated thresholds. 3. Intervals work, but no format is magic

A meta-analysis of 53 studies in healthy, overweight, and athletic adults found that even short, low-volume interval programs or programs lasting up to four weeks improved VO₂ max compared with no training. When compared with moderate continuous training, however, statistical superiority appeared only in subgroups using intervals of at least two minutes, at least 15 minutes of hard work per session, and programs lasting 4–12 weeks. In one frequently cited trial, 40 moderately trained men completed three workouts per week for eight weeks. The 15/15-second and 4 × 4-minute formats performed at 90–95% of maximum heart rate increased VO₂ max by 5.5% and 7.2%, respectively, outperforming the moderate-intensity groups. This shows that a hard stimulus can be effective in that specific setting; it does not establish 4 × 4 as the best protocol for every age, sex, sport, or schedule. “All-out” sprints are not required. A meta-analysis comparing sprint interval training with moderate continuous training found no advantage for sprinting in cardiorespiratory fitness, although the studies’ methodological reporting was inadequate. 4. A practical interval workout: hard but controlled

After several weeks of consistent aerobic work, add one hard workout per week. One simple option is a 10-minute warm-up followed by four hard but controlled 3-minute reps, with 2–3 very easy minutes between them, then a cool-down. Aim for roughly 8 out of 10 effort: talking is difficult, but you are not sprinting and can complete the final rep with good form.

Heart rate responds with a delay, so do not chase a percentage so aggressively that the first interval becomes a max test. On a bike or rower, power can help you reproduce the workload. For running, use a consistent pace and route. Progress by lengthening one rep, adding one rep, or slightly shortening recovery—change only one variable at a time.

If you are new to intervals, 60–90-second reps at a lower intensity can provide a bridge. If you are highly trained, programming depends more heavily on your sport, thresholds, and other workouts. In either case, stop immediately if you develop unusual symptoms. Seek urgent medical help and call your local emergency number for severe or persistent chest pain, chest pain with sweating or feeling unwell, or sudden severe shortness of breath. 5. How long does it take to improve VO₂ max?

Studies sometimes detect changes after 2–4 weeks, but such a short window can blur early adaptation, test familiarization, and measurement error. A 6–12-week block is more reasonable for evaluating a method, provided you repeat the same test under similar conditions.

In the HERITAGE Family Study, adults ages 17–65 completed 60 supervised workouts, three times per week for 20 weeks. The mean absolute gain was 384 mL/min, with a standard deviation of 202 mL/min, while within-person measurement variation was approximately 4.1–5.0%. Starting fitness matters: an untrained person often has more room to improve than an athlete near their current ceiling. Changes in body weight also affect the relative value. When possible, track absolute VO₂, relative VO₂, test performance, and body mass together.

6. A plateau does not prove that you are a “nonresponder”

Before adding more HIIT, review the workouts you actually completed, total volume, workload progression, fatigue, test conditions, and changes in body weight. A watch estimate can shift with heat, terrain, sensor behavior, or its algorithm. Even a laboratory test has some variability.

A 2024 meta-analysis of 24 controlled studies concluded that measurement error could explain most of the apparent variability in VO₂ max changes, with little evidence of substantial true differences in “trainability” between individuals. If performance improves while VO₂ max stays stable, your exercise economy, threshold, or tolerance may have improved. If nothing changes after a well-executed block, adjust the stimulus deliberately: add a little easy duration, use longer intervals, or choose a more specific exercise mode. Do not change everything at once.

7. Cardio and strength training: the interference effect is manageable

A meta-analysis of 43 studies in healthy adults found no significant difference in muscle growth or maximal strength between strength training alone and combined endurance and strength training. Explosive strength was more affected, especially when both modes occurred in the same workout; the effect was not apparent when sessions were separated by at least three hours. If gaining muscle or strength is the priority, protect the quality of lower-body workouts. Put intervals on another day or at least several hours later, keep easy cardio genuinely easy, and trim endurance volume before removing your most productive strength sets. If both modes must share one workout, begin with that day’s priority. This practical rule protects immediate performance but does not prove one universal long-term order is superior.

Cycling may reduce impact compared with running for some people, but it is not automatically better, and specificity matters. Runners still need some running; heavier trainees or people with sensitive joints may tolerate cycling, rowing, or incline walking better.

8. A sample week for improving cardio without exhausting your legs

The schedule below can suit someone who already trains consistently and wants to keep three strength workouts. It is not a mandatory starting point. A beginner can remove the third strength workout or the second aerobic session; an advanced athlete will need to organize the block around their sport and priorities.

The aim is to alternate demands: one hard aerobic workout, two easy aerobic exposures, measurable strength sessions, and at least one very light day. A poorly designed week often looks perfect on paper but turns every workout into the same moderately hard, chronically tiring effort.

9. Track four signals before increasing the dose

A VO₂ score is only an outcome. To guide the process, track your aerobic dose, interval performance, strength-workout quality, and perceived recovery. A faster pace at the same effort or more power at a comparable heart rate can be useful progress even before you retest.

Monitor your weight trend as well: losing weight mathematically raises relative VO₂ if absolute capacity stays the same, while gaining weight can lower the relative score without an equivalent loss of absolute capacity.   • Context: body weight, heat, elevation, recent illness, and sensor changes.

What is the best exercise to increase VO₂ max?

There is no single best exercise for everyone. Running, cycling, rowing, swimming, and incline walking can all work if they engage enough muscle mass, allow progression, and remain tolerable. Choose a mode that also resembles the performance you want to improve.

How long does it take to increase your VO₂ max?

Changes can appear within a few weeks, but a 6–12-week training block is easier to interpret. Retest with the same exercise mode under similar conditions. A change smaller than the test’s measurement noise does not prove that your fitness changed.

How much can you increase your VO₂ max?

No personal percentage can be promised. Starting fitness, training dose and duration, age, health, body weight, and the measurement method all affect the result.
