The calculator returns a daily range based on body weight and activity profile. That range becomes useful when you distribute it without rigidity, choose foods that fit your life, and review how it supports the rest of your diet instead of treating protein as the only important number.

Short answer

Start with the daily range shown, then spread it across three to five eating occasions if that suits your routine. A practical range of roughly 0.3 to 0.5 g/kg per meal can help with portion planning, but it is not a universal prescription and does not require five meals. Food can do the job; a supplement is a convenience. Review the plan against training, total energy, digestion, and adherence.

Begin with a daily range, not false gram-level precision

The calculator separates a general reference for a less active adult from a higher range commonly used with regular exercise. EFSA provides a population reference for adults, while the ISSN position stand discusses protein in an exercise context. These numbers answer different questions. Neither can diagnose one person’s exact requirement from body weight alone.

Choose a point in the range that your meals can reach consistently. Someone dieting, training hard, or prioritizing lean-mass retention may have a reason to consider the upper portion, while another person may benefit most from making a moderate intake reliable. More is not automatically better. Total energy, progressive training, sleep, dietary variety, and digestive tolerance still shape the outcome.

Three to five meals or snacks often make a daily target easier to reach and reduce the need to place nearly all protein in one sitting. As a planning tool for an adult who strength trains, around 0.3 to 0.5 g/kg per feeding provides a deliberately broad range for sizing portions. Body size, age, appetite, meal frequency, and energy intake all affect what is practical.

You do not need to eat every three hours, and you do not need an extra snack when three meals cover the range comfortably. Identify meals that currently contain little protein, then add a suitable source instead of rebuilding the entire day. Daily consistency matters more than a minute-by-minute post-workout window. The ISSN source supports a distributed intake while leaving room for individual context.

Build the range with food and use supplements only when they improve convenience

Meat, fish, eggs, dairy, soy foods, legumes, grains, and varied plant combinations can all contribute. Judge the whole day: amount, variety, fiber, micronutrients, enjoyment, cost, and digestion. A plant source does not need to be graded in isolation. Eating varied foods and enough total protein across the day is often more useful than forcing a supposedly perfect combination at every meal.

Protein powder can simplify a rushed breakfast, a portable snack, or a day when food alone makes the target awkward. It is neither mandatory nor inherently superior to complete foods. Check serving size, ingredients, tolerance, and cost. A shake cannot fix chronically inadequate energy intake, poorly designed training, or a diet with little variety.

Review the range in context, not after one workout

Keep the same basic setup for two to four weeks and ask whether it is sustainable. Review hunger, digestion, energy, recovery, progression in the gym, and body-weight trend in relation to your goal. None of these signs diagnoses a protein deficiency by itself, but together they can reveal a plan that is too hard, under-fueled, or poorly distributed.

If you rarely reach the range, make one concrete change: strengthen one meal, prepare one snack, or choose a more convenient source. If you reach it and training is progressing, there is no automatic reason to increase it. During a calorie deficit, persistent performance loss can also reflect low total energy, poor sleep, or excessive training. Adding more protein is not a universal fix.

A flexible distribution example

For a daily range of 120 to 150 g, four feedings of roughly 30 to 38 g are one straightforward option. Three larger meals may work just as well. The total range, overall food quality, and consistency matter more than perfect division.
